The demand is one continuous hard aerobic effort around threshold, with no climbs to break it up and no descents on which to let the heart rate come down.\n\nThat is exactly where preparation should sit: tempo runs of twenty to forty minutes at threshold and longer intervals of eight to twelve minutes with short recoveries model this race better than short fast repetitions. Because the course is entirely flat, target pace can be rehearsed precisely - find level loops for it rather than rolling routes that blur your sense of an even effort.\n\nThe conditions are their own training content. In late October the race starts at half past seven in the morning in West Potomac Park, so it is cool, and the course offers no wind shelter along its entire length. Put a few hard sessions in early in the morning and in wind so that your warm-up and your pace judgement are settled under exactly those conditions.
