IRONMAN 70.3 Zell am See-Kaprun Training Plan & Preparation

The IRONMAN 70.3 Zell am See-Kaprun is a middle distance with a genuine alpine pass in its middle: after 1.9 kilometres in Lake Zell, the bike course turns into one uninterrupted 13-kilometre climb to the Filzensattel from kilometre 22, before a flat half marathon along the lake decides the result.

Course & Elevation

The swim is a single loop of Lake Zell, with start and transition at the lido in Zell am See-Schüttdorf. The bike course is one large loop rather than a lap circuit: the first 21 kilometres roll east through the Salzach valley without a climb worth the name, down to the course low point at 662 metres.

That is where the decisive section begins. One uninterrupted ascent of 13.2 kilometres gathers 627 metres at an average of 4.7 percent, steepening markedly to nine or ten percent over the final two and a half kilometres up to the high point at the Filzensattel, 1,288 metres. A fourteen-kilometre descent with stretches around eleven percent then drops to Saalfelden, and the closing forty kilometres run flat through the Zell basin past Kaprun back to the start. A good forty percent of the bike course sits within one percent of level.

The half marathon consists of a short approach out of transition and two laps along the western shore of the lake. At around sixty metres of elevation it is effectively flat, and it does not return to the start but finishes in the centre of Zell am See.

Pacing Strategy

The bike course splits into three clearly separated tasks, and each asks for a different output. The first twenty-one kilometres in the valley are fast and tempt you into burning watts you will want later; keep the effort well below what feels available.

The race is decided on the climb from kilometre 22. Thirteen kilometres in one piece mean forty to sixty minutes of climbing depending on your level, and the closing nine to ten percent ramp arrives exactly when the ascent has already gone on a long time. Ride the lower, shallower half too hard and you pay for it twice, on the ramp and afterwards.

The real trap, though, sits beyond the pass: the forty flat kilometres after the descent feel like recovery but are where many riders finally empty their legs. Ride them under control and use them to refuel, because the flat half marathon is honest and exposes any overspend immediately.

12-Week Preparation

For a typical age-group athlete this means roughly 4:45 to 6:30 hours of total effort, and on this course more likely the upper end. The demand is largely steady and aerobic, but it is interrupted once and decisively: a single long climbing block of about an hour in the middle of the bike leg.

That block is the race-deciding phase. Train long, even ascents rather than short intervals: sessions of thirty to sixty minutes in one piece at your planned climbing effort prepare you better than ten short hill repeats. Set a power or effort ceiling for the closing ramp in advance, and practise holding it when the climb has already lasted forty minutes.

The fourteen-kilometre descent with stretches around eleven percent asks for handling confidence and easy gearing; tensing up downhill costs both time and legs. Forty flat kilometres in the aero position follow, so long time-trial rides with a stable position belong in the plan just as much as the climbing does.

The flat half marathon rewards economical, metronomic running. Schedule brick runs straight off hilly rides so your legs know the switch from climbing load to flat race pace. In the water, build open-water routine over 1.9 kilometres in a cool alpine lake, including sighting and swimming in traffic.

Climb categories follow the road-cycling convention and rate the terrain itself — length and gradient — regardless of sport: Cat. 4 marks the easiest rated climbs, Cat. 1 the hardest, and HC (hors catégorie, “beyond categorization”) is reserved for the most brutal ascents. Short climbs below the Cat. 4 threshold stay unrated.
