Pacing Strategy
As a super-sprint relay this is not a race for rationing: your leg is short, so you take it at a high but controlled intensity — close to what you can just hold for the duration of your segment without fully blowing up.
The rolling profile, with around 160 metres of climbing, comes in short ascents and descents across the bike and run; the point is to hold clean speed on the little ramps and roll or run easy again on the counterparts, rather than hitting every rise flat out. The biggest trap is starting too hard: because the distance is so short, it tempts you into instant full gas, but early overexertion on the first ascents costs you seconds by the end of your leg.
What decides it is a clean transition and steady, high pressure over the rolling sections — not a single attack.
12-Week Preparation
The defining feature of this relay format is that you train for exactly one discipline, not three, and that discipline is short and intense. The 160-metre swim is over in a few minutes, the 7.8-kilometre bike takes roughly 12 to 20 minutes depending on level, and the 3.4-kilometre run around 13 to 25 minutes. Each leg is therefore an effort at or above the anaerobic threshold, essentially a miniature time trial.
For the swimmer, open-water familiarity matters most: the lake distance is short, but starting, sighting and breathing in open water should be rehearsed beforehand rather than discovered on race day. For the cyclist, the two laps on flat to gently rolling terrain reward short, hard intervals of 3 to 8 minutes that train riding at the limit, plus a look at the course in advance, because over two laps every cleanly ridden corner counts twice. The runner faces classic 5K-style demands around the Fischteich: race-pace intervals in training and a controlled first of the two laps so the second does not become survival.
One rule applies to all three: with efforts this short, the warm-up is part of the race. Allow 15 to 20 minutes of easy jogging, spinning or swimming with a few accelerations so you can go full throttle from the first metre. And practise the chip handover with your team, because a smooth changeover is the cheapest time gain of the entire day.
